What is actually happening across a night

Sleep is not one state. It moves through light stages, deep slow-wave sleep, and REM, then repeats. The mix is not even across the night: the early cycles carry most of the deep slow-wave sleep, and the later ones carry progressively more REM. That is why the last hours of a night feel different from the first, and why cutting a night short removes mostly REM rather than an even slice of everything.

Waking during deep sleep is what produces the disoriented, heavy feeling on which this whole idea rests. Waking from light sleep — which is where a cycle boundary sits — feels far easier. The effect is real and familiar to anyone who has been woken by a phone call at the wrong moment, though how strongly a particular person experiences it varies.

How to use the table

Read it in two steps. First find the rows that give you enough sleep, which for most adults means the seven to nine hour band the major sleep organisations describe; those rows are marked. Then, among them, pick the time that fits the evening you actually have. The point is to choose between reasonable bedtimes on a sensible basis, not to justify a short night because a short row exists.

If every option leaves you groggy over a run of weeks, the cycle length is the thing to change. Try 80 minutes, or 100, and see which lands better. The tool takes any value between 60 and 120 for exactly that reason — a personal figure found by trial beats a population average.

What this is not

This is clock arithmetic on an assumed cycle length. It does not measure your sleep, cannot see what stage you are in, and has no way to know whether last night's sleep was fragmented. Wearable trackers estimate stages from movement and heart rate and are approximations too; only polysomnography in a laboratory actually measures them.

It is also not medical advice and cannot detect a sleep disorder. Regular difficulty falling asleep, waking through the night, loud snoring with pauses in breathing, or exhaustion after a full night are all worth discussing with a doctor. No arrangement of cycle boundaries substitutes for treating something like insomnia or sleep apnoea, and none of them is a scheduling problem.

Frequently asked questions

Is a sleep cycle really 90 minutes?
On average, roughly, and only as a starting point. Adult cycles are commonly described as about 90 minutes but are observed anywhere from around 70 to 120; they differ between people, they differ from night to night in the same person, and they change shape as the night goes on, with more deep sleep early and more REM towards morning. That is why the cycle length here is an input with 90 as its default rather than a constant baked into the arithmetic.
Why does the calculator add time for falling asleep?
Because leaving it out shifts every answer by that amount, in the direction that defeats the purpose. If you set an alarm six cycles after switching the light off but actually take fifteen minutes to drop off, the alarm lands a quarter of an hour into the seventh cycle — close to the deep sleep the whole exercise was meant to avoid. Sleep-onset latency of ten to twenty minutes is usual, so fifteen is the default, and anyone who knows their own figure should use it.
Is it better to wake between cycles than to sleep longer?
Not as a rule, no. Total sleep does far more for how you function than where the alarm lands within a cycle, so five cycles of good sleep beats four cycles timed perfectly. The right way to use this is to choose a row that gives you enough sleep and then let the cycle timing decide the exact minute — never to cut an hour off the night because the shorter option looks tidier on the table.
Why do I sometimes wake up groggy anyway?
Several reasons this arithmetic cannot see. Cycle length varies night to night, so a schedule that landed cleanly last week may not this week. Alcohol, caffeine, illness, a warm room, a disrupted night or an accumulated shortfall of sleep all change the structure of a night. And sleep inertia is normal on waking from deep sleep at any hour — it usually clears within half an hour. Persistent grogginess after a full night is worth raising with a doctor rather than solving with a calculator.
Does this work for a nap?
The same arithmetic applies, but naps have their own well-known shape and the table is not built for it. A nap of about twenty minutes stays in light sleep and avoids inertia entirely; one of a full cycle, around ninety minutes, comes back round to light sleep before the end. It is the middle — forty-five minutes or so — that reliably lands in deep sleep and produces the worst grogginess. Choosing three cycles from this table would work, but for a nap the short option is usually the practical one.
